How to Stop Racing Thoughts at Night: 7 Practical Ways

You can't dial down racing thoughts by trying harder — that's fuel. You stop them by redirecting attention and draining the day's unresolved load before it reaches the pillow.

7 Ways to Quiet the Loop

  1. Externalize before bed. Brain dump: write down tomorrow's commitments and worries so your mind can stop "holding" them unsolved.
  2. Schedule the worry.Assign each open loop a time ("handle that Thursday morning") and close today's case.
  3. Go sensory. The 5-4-3-2-1 grounding sweep pulls attention out of the head and into the room.
  4. Follow the breath, not the thought. A physiological sigh or two minutes of extended exhale breathing lowers the alert signal the thoughts are riding on.
  5. Narrate, don't fight. Label the thought neutrally — "planning again" — and return to the breath. Resistance amplifies; noting defuses.
  6. Reset the bed association. If every night becomes a battle, leave after ~20 minutes awake: dim lights, boring screen-free activity, return when drowsy.
  7. Offload the day earlier. Move problem-solving to an afternoon walk or journal. By the time you wind down with a nightly routine, there should be nothing left to ruminate on.
